TDEE for Office Workers: Desk Job Calculation

For a mostly seated office worker, estimate TDEE as BMR × 1.2. A BMR of about 1,500 calories gives 1,500 × 1.2 = 1,800 calories per day, so roughly 1,800 is the starting TDEE estimate. Office workers often choose a higher factor because they count workouts or busy moments, but the factor represents the whole day, including long seated periods.

Office Worker TDEE Formula

TDEE, or total daily energy expenditure, starts with basal metabolic rate and applies an activity multiplier:

TDEE = BMR × activity factor

For a mostly seated desk job, the commonly used activity factor is approximately 1.2. Another way to express the same calculation is BMR plus 20%:

  • BMR: 1,500 calories
  • Activity allowance: 1,500 × 0.20 = 300 calories
  • Estimated TDEE: 1,500 + 300 = 1,800 calories

Common calculator categories are:

These are estimation factors, not measurements. Calculator labels can vary slightly, but a person who sits through most of the workday usually has better arithmetic starting at 1.2 than at 1.375 or 1.55.

Worked Example: 1,500-Calorie BMR

Suppose an office worker has an estimated BMR of 1,500 calories and spends most of the day at a computer.

1,500 BMR × 1.2 = 1,800-calorie TDEE

The result means the calculator estimates total daily expenditure near 1,800 calories after ordinary activity is included. Because BMR and activity factors are estimates, it is more accurate to read this as roughly 1,800, not exactly 1,800 every day.

Choosing the lightly active factor instead produces:

1,500 × 1.375 = 2,062.5 calories

That rounds to about 2,060 calories, which is roughly 260 calories above the sedentary estimate. Over seven days, the difference between those two calculator settings is 262.5 × 7 = 1,837.5 calories.

Worked Example: 1,850-Calorie BMR

A larger BMR changes the result, but the formula stays the same:

1,850 × 1.2 = 2,220-calorie TDEE

Using 1.375 instead would give:

1,850 × 1.375 = 2,543.75 calories, or about 2,545.

That factor choice creates a difference of about 324 calories per day. This is why selecting an activity category can change the final estimate as much as changing several inputs in the BMR calculation.

Why Do Office Workers Overestimate Their Activity Level?

An activity factor describes the average full day, not the most active hour. Five eight-hour desk shifts equal 40 mostly seated work hours each week, before counting seated commuting, meals, screen time, or other low-movement periods.

Common calculation errors include:

  • Choosing a category based on one or two workouts rather than the whole week
  • Treating a busy or stressful workday as a physically active day
  • Counting exercise separately after selecting a multiplier that already includes it
  • Using a particularly active weekend to represent every day

A 45-minute workout can be meaningful in the day’s arithmetic, but it does not automatically convert the other 23 hours and 15 minutes into a lightly active pattern. The correct category depends on the complete average routine.

Does a Workout Change the 1.2 Factor?

It can, but the calculation must use one consistent method. One method is a sedentary baseline plus separately estimated exercise calories; another is a higher activity factor that already averages repeated exercise into TDEE.

For example:

  • Sedentary baseline: 1,500 × 1.2 = 1,800
  • Separately counted activity: 300 calories
  • Combined estimate for that day: 1,800 + 300 = 2,100

A factor of 1.4 would also produce 1,500 × 1.4 = 2,100. If that 1.4 factor was selected specifically to include the same activity, adding another 300 would count it twice and inflate the estimate to 2,400.

Is Every Desk Worker Sedentary?

No. The job title identifies the work period, but total daily movement determines the activity estimate. A desk worker who also walks for transportation, performs physical tasks outside work, or trains consistently may average above 1.2.

The useful starting question is not, “Do I ever exercise?” It is, “How much of my average day and week is spent moving?” For someone who drives to work, sits most of the shift, and has ordinary movement outside work, approximately 1.2 is the straightforward baseline.

What Does the Calorie Difference Mean in Pounds?

The common energy-equivalent relationship is about 3,500 calories ≈ 1 pound. Applied as plain arithmetic to an estimated 1,800-calorie TDEE:

  • 1,800 expenditure − 1,800 intake = 0-calorie daily gap
  • 1,800 expenditure − 1,600 intake = 200-calorie daily gap
  • 200 × 7 days = 1,400-calorie weekly gap
  • 1,400 ÷ 3,500 = 0.4-pound energy equivalent

Likewise, 500 calories × 7 days = 3,500 calories ≈ 1 pound. This is a rough conversion for calorie bookkeeping, not a promise that a measured weight change will match the equation exactly.
